Who this plan is for
For volleyball hitters, tennis players, swimmers, and anyone whose sport involves repeated overhead effort. It is general training guidance, not rehabilitation.
- Hitters and servers with a heavy weekly overhead volume.
- Athletes whose shoulder aches for a day or two after matches.
- Lifters who press often and pull rarely.
- Players returning to overhead sport after a break.
Weekly schedule
Place cuff work where it will not compete with sport. Late in a gym session is ideal; before serving practice is not.
| Day | Plan | Purpose |
|---|---|---|
| Gym day 1 | Press, pull, and cuff work | Build overall shoulder capacity |
| Gym day 2 | Pull-dominant with light cuff work | Balance a pressing-heavy sport |
| Sport day | Overhead sport | The demand the training serves |
| Rest | Rest | Cuff tissue recovers between exposures |
Warm-up
Two minutes before any overhead work, gym or court.
| Exercise | Sets | Target | Rest | Coaching note |
|---|---|---|---|---|
| Band Pull-Apart | 2 | 12 reps | 30 sec | Ribs down, finish with the shoulder blades. |
| Wall Slide | 2 | 8 reps | 30 sec | Keep contact and move slowly. |
| Scaption Raise | 2 | 10 reps | 30 sec | Light; raise in the plane of the shoulder blade. |
| Prone Swimmer | 1 | 8 reps | 30 sec | Slow and deliberate through the full path. |
The shoulder work
Pull at least as much as you press. Most overhead athletes arrive with the opposite ratio.
Day 1 - Press, pull, and cuff
Strength first while fresh, capacity work at the end.
| Exercise | Sets | Target | Rest | Coaching note |
|---|---|---|---|---|
| Seated Dumbbell Shoulder Press | 3 | 8-10 reps | 2 min | Finish overhead without leaning back. |
| Barbell Bent-Over Row | 3 | 8-10 reps | 2 min | Torso still; elbows travel back. |
| Face Pull | 3 | 15 reps | 60 sec | Light and smooth, no neck involvement. |
| Side-Lying External Rotation | 3 | 12-15 each side | 60 sec | Very light; this is capacity, not strength. |
| Pallof Press | 2 | 8 each side | 60 sec | Trunk control transfers to hitting. |
Day 2 - Pull-dominant
A lighter day that biases the muscles overhead sport under-trains.
| Exercise | Sets | Target | Rest | Coaching note |
|---|---|---|---|---|
| Chin-Up | 3 | 6-8 reps | 2 min | Use assistance rather than grinding. |
| Seated Cable Row | 3 | 10-12 reps | 90 sec | Controlled and quiet. |
| Scaption Raise | 3 | 12 reps | 60 sec | Stop short of shrugging. |
| Prone Swimmer | 3 | 8-10 reps | 60 sec | Slow through the full path. |
| Cable Lateral Raise | 2 | 12-15 reps | 60 sec | Light; the goal is capacity. |

Keep the unglamorous work in the plan
DoThis remembers the durability work your sport needs, even in weeks when it is tempting to skip it.
Exercise and equipment alternatives
Use the substitution in the same row, keep the same set and repetition target, and reduce the load while learning the new movement.
| Planned exercise | Alternative | Use it when |
|---|---|---|
| Chin-Up | Lat Pulldown | Bodyweight pulling is not yet available. |
| Barbell Bent-Over Row | Seated Cable Row | You want the torso supported. |
| Side-Lying External Rotation | Band Row | You have no suitable light dumbbell. |
| Seated Dumbbell Shoulder Press | Machine Shoulder Press | You want a fixed path on a fatigued day. |
Progression rules
Cuff work progresses by repetitions and control, not by load.
- Progress presses and rows with the usual double progression.
- Keep external rotation light; add reps rather than weight.
- If shoulder discomfort rises during a block, reduce pressing volume before reducing pulling.
- Increase serving or hitting volume gradually across a preseason rather than in one week.
Weekly placement and recovery
- Shoulder soreness the day after a serving-heavy session is common; pain during the serve is not.
- Sleeping position often explains morning shoulder ache more than training does.
- Overhead pressing on the same day as heavy serving volume is usually more than the shoulder needs.
- Persistent night pain or weakness deserves clinical assessment.
Common programming questions
Should I stop pressing overhead entirely?
Usually not. Pain-free overhead pressing builds capacity the sport needs. Volume placement matters more than the exercise.
How light should rotator cuff work be?
Light enough that 12 to 15 controlled repetitions feel easy. It is capacity work, not a strength test.
Is it normal for one shoulder to be stronger?
In one-sided sports, yes. Large or growing differences are worth addressing with more work on the weaker side.
Safety and limitations
Stop for sharp shoulder pain, numbness, or weakness. Night pain, loss of range, or pain that persists across weeks deserves assessment by a qualified clinician.
